What it is actually doing
The arithmetic here is simple enough to explain in one sentence. You give it a wake-up time and how long you take to drift off. It counts backwards in blocks of 90 minutes, adds your drifting-off time on top, and hands you six possible bedtimes.
The premise is that sleep runs in cycles of about 90 minutes, and that waking at the end of one leaves you feeling better than waking in the middle of one. There is real science underneath that idea. There is also rather less certainty than most sleep calculators let on, and the honest version of this page has to include both.
So below: where the 90 minutes came from, why your cycles are not a metronome, what the tool's own labels get wrong about how much sleep you need, and the one number on the form that quietly tells you more about your sleep than the bedtime it produces.
Where the 90 minutes comes from, and why it is not yours
A night's sleep is not one long undifferentiated thing. You cycle repeatedly through four stages: N1 (drifting off), N2 (light sleep), N3 (deep, slow-wave sleep), and REM (where most dreaming happens). One pass through all of them is a sleep cycle, and most adults complete four to six of them a night.
Ninety minutes is the average length of one pass. It is a real, well-documented figure. It is also an average of a genuinely wide range: individual cycles run from about 70 to 120 minutes, depending on the person and on where in the night you are.
And here is the part that undermines the tidy arithmetic. Your cycles are not identical to each other. The first cycle of the night tends to be the shortest, often 70 to 80 minutes, and it is packed with deep N3 sleep and almost no REM. As the night goes on, cycles stretch out and the composition flips: REM periods grow longer while deep sleep shrinks to almost nothing by the final cycle.
So a tool that counts back in six identical 90-minute blocks is describing a pattern that no actual night of sleep follows. By the sixth block, the accumulated error between the model and your real cycles could easily be half an hour in either direction.
A worked example
Say you want to wake at 7:00 AM and you take about 20 minutes to fall asleep. For five cycles, which is 7 hours 30 minutes of sleep:
7:00 AM − 7h30m of sleep = 11:30 PM
11:30 PM − 20 minutes to fall asleep = 11:10 PM
That is the useful subtlety in the tool: it is telling you when to be in bed, not when to be asleep. Most people conflate the two, aim for a bedtime, and then quietly lose twenty minutes a night to the gap. The tool separates them, which is worth more than the cycle arithmetic is.
The idea behind it: sleep inertia is real
The theory the tool rests on is not made up, and it is worth understanding because the real bit is genuinely useful.
Sleep inertia is the grogginess you feel on waking: slow reactions, fuzzy thinking, the sense that you have been dragged out of somewhere deep. It is a measurable impairment, not a mood, and it typically lasts 20 to 40 minutes.
What drives it is which stage you were in when the alarm went. Being pulled out of N3 deep sleep is the worst case, because your brain has to climb out of its most restorative state and get to full alertness in one jump. Waking from light N1 or N2 is far gentler. So if you could reliably arrange to wake in light sleep, you would feel better. That much is sound.
It also explains the well-known nap trap. A 20-minute nap keeps you in light sleep and works nicely. A 45-minute nap drops you into N3 and the alarm hauls you out of it, which is why you can wake from a "good" nap feeling considerably worse than before it.
The honest verdict on cycle timing
Here is where this page will differ from most sleep calculators, which tend to present the 90-minute rule as settled fact.
The mechanism is real: waking from deep sleep is worse than waking from light sleep. The problem is the step from there to "therefore go to bed at 11:10 PM". That step requires knowing where your cycle boundaries will fall tonight, and nobody can predict that from a calculator. Your cycle length varies by person, varies through the night, and varies with how much sleep you have missed, what you drank, how warm the room is and how old you are. The 90 is a population average being applied to a single night.
So what is it good for? Two things, honestly:
- Picking between two roughly equal options. If you are deciding between 7 hours and 7.5, the cycle logic gives you a reason to pick 7.5. It costs nothing to try.
- Making you count backwards at all. The real benefit of a sleep calculator is that it forces you to work out a bedtime from your wake-up time, rather than going to bed when the episode finishes and finding out what happens.
What it is not good for is trading away total sleep to hit a cycle boundary. If the arithmetic tells you to choose 6 hours over 7 because 6 divides neatly by 90 minutes, ignore it. Total sleep beats cycle alignment, and it is not close.
About the labels on the results
Worth being straight about this, because the tool's own labels undersell how much sleep you need, and if you take them at face value they will steer you wrong.
Each bedtime comes tagged with a sleep type. Here is what those tags actually say, next to what the professional guidance says:

Two things are off here. First, the whole scale is shifted: 7.5 hours is not "long" sleep, it is the middle of what adults are advised to get, and 6 hours is not "average" in any sense you should aspire to.
Second, and more importantly, "short-sleepers" is doing work it should not. Genuine short sleepers exist, but they are a rare genetic quirk, carrying variants in genes like DEC2 and ADRB1, and they make up roughly 1 percent of people. Almost everyone who believes they thrive on five hours is not one of them; they are simply used to being tired. So read the 1.5, 3 and 4.5 hour rows as nap planning or as damage limitation on a bad night. They are not recommendations, whatever the label says.
How much sleep you actually need
The professional consensus is unglamorous and worth stating plainly. The American Academy of Sleep Medicine, with the Sleep Research Society, recommends that adults get 7 or more hours of sleep a night on a regular basis. Most guidance frames the healthy adult range as 7 to 9 hours.

Individual need does vary, and if you wake without an alarm feeling fine on 7 hours, you probably need 7 hours. The tell is not how you feel at bedtime, it is how you function in the afternoon, and whether you sleep dramatically longer when nothing wakes you. Needing three alarms and a weekend of catching up is a sign of a debt, not of being a naturally short sleeper.
The minutes it asks you for are a signal in themselves
The tool asks how long you take to fall asleep, uses it to shift your bedtime, and then forgets about it. That is a shame, because that number is arguably the most diagnostic thing on the form.
Sleep latency, the time from lights-out to actually asleep, sits around 15 minutes for a typical adult. What is interesting is what the extremes mean:
- Consistently under 5 minutes: falling asleep the instant your head lands is not a superpower. It is one of the more reliable signs of being sleep-deprived. A well-rested person takes a little while.
- Around 10 to 20 minutes: normal, and what you would hope for.
- Consistently over 30 minutes: worth mentioning to a doctor. Regularly lying awake that long is one of the markers of insomnia, and it responds to treatment.
So the honest use of that box: enter your real number rather than a hopeful one, and then notice what your real number is telling you.
What actually moves the needle
Since the cycle arithmetic is a small effect at best, here is where the leverage genuinely is. None of it is exciting, which is rather the point.
- A consistent schedule, including weekends. The single highest-value change most people can make. Your body clock wants regularity more than it wants any particular bedtime, and a two-hour lie-in on Saturday is a small dose of jet lag.
- Morning light. Getting outside reasonably soon after waking anchors the clock that decides when you get sleepy 16 hours later. It works better than almost anything you can do at bedtime.
- Caffeine timing. Caffeine has a half-life of around five hours, so a 4 PM coffee still has meaningful caffeine in you at bedtime. Most people underestimate this considerably.
- A cool, dark room. Body temperature has to drop for sleep to start, and a warm bedroom fights that.
- Alcohol, honestly. It helps you fall asleep and then wrecks the second half of the night, suppressing REM and fragmenting sleep. You will sleep faster and worse.
- Getting out of bed if you cannot sleep. Lying awake trains your brain to associate the bed with being awake. After 20 minutes or so, go and do something dull elsewhere.
When it is not a scheduling problem
A calculator can move your bedtime. It cannot fix a sleep disorder, and it is worth knowing the difference, because plenty of people spend years optimising their schedule when the actual problem is something a doctor could treat.
Worth a conversation if:
- You regularly take more than 30 minutes to fall asleep, or wake in the night and cannot get back off.
- You snore heavily, gasp or stop breathing in your sleep, or have been told you do. Sleep apnoea is common, under-diagnosed, and genuinely worth treating.
- You sleep a full night and are still exhausted all day.
- You fall asleep unintentionally during the day, particularly while driving.
- Your legs are restless or crawling at night.
- Poor sleep has been going on for months rather than weeks.
None of those is a bedtime problem. All of them are common, and all of them respond better to being looked at than to being scheduled around.
Questions people ask
Is 7.5 hours really better than 8 hours of sleep?
Probably not, and it is the wrong question. The idea is that 7.5 hours is five clean 90-minute cycles while 8 hours strands you 30 minutes into a sixth, mid-deep-sleep. It is a reasonable theory. But cycles run 70 to 120 minutes and change through the night, so nobody can promise where your boundaries fall tonight. If you have the time for 8 hours, take the 8 hours. Do not trade sleep for tidy arithmetic.
If I want to wake at 7 AM, what time should I go to bed?
For 7.5 hours of sleep with a 20-minute drift-off, be in bed around 11:10 PM. Note the wording: in bed, not asleep. That distinction is the most useful thing this calculator does, because the twenty minutes is real and most people never budget for it.
The tool says 4.5 hours is for short-sleepers. Am I one?
Almost certainly not. True short sleepers carry rare genetic variants and make up around 1 percent of people. Everyone else who runs on 4 or 5 hours is accumulating a debt, whether or not they feel it, since one of the effects of sleep deprivation is a poor sense of how impaired you are. Treat those short options as nap planning or as a bad night survived, not as a plan.
Why do I feel worse after a long nap than a short one?
Sleep inertia. A 20-minute nap keeps you in light sleep, so you surface easily. Sleep for 45 minutes and you are likely in deep N3 sleep when the alarm goes, and being hauled out of that produces exactly the wrung-out feeling you are describing. It passes in 20 to 40 minutes. Either keep naps short, or allow a full 90 minutes and come out the other side of a cycle.
Can I catch up on sleep at the weekend?
Partially, and not for free. You can repay some of the debt, but the long lie-in shifts your body clock later, which makes Sunday night harder and Monday worse. It is the mechanism behind what people call social jet lag. Better to keep your wake time roughly steady and take the sleep at the front end by going to bed earlier.
