Fat is not optional, and the word is meant literally

Fat spent about forty years as the villain of nutrition, and a lot of people still flinch at the number this calculator gives them. So it is worth starting with the biology rather than the reputation.

Fat is essential. Not in the loose sense of being quite useful, but in the technical sense the word carries in nutrition: there are fatty acids your body cannot manufacture, which must arrive in your food, and without which you become ill. There are two families of them, the omega-6 line built on linoleic acid and the omega-3 line built on alpha-linolenic acid, and the Institute of Medicine sets recommended intakes for both precisely because you cannot make them yourself.

Compare that with the macro next door. As our Carb Calculator explains, there is no essential carbohydrate at all; your liver can build every gram of glucose you need from other materials. Fat is not like that. Run short of essential fatty acids for long enough and the consequences are real and physical: skin that breaks down, wounds that will not close, hormones that stop behaving.

So of the three macronutrients, fat and protein are the two with genuine floors underneath them. Carbohydrate is the flexible one. That is close to the opposite of how most people rank them.

The part nobody mentions: fat is a delivery vehicle

Here is the fact that changes how you cook, and it is barely ever mentioned in the context of a fat calculator.

Four vitamins, A, D, E and K, are fat-soluble. That is not a piece of chemical trivia. It means they dissolve in fat and not in water, and that your body's machinery for absorbing them runs on fat being present in the same meal. No fat, no absorption. The vitamins go straight through you.

Which produces a genuinely counterintuitive result. A large salad, dressed with nothing because the dressing has calories in it, is nutritionally worse than the same salad with a spoonful of olive oil on it. Not marginally. The carrots are full of beta-carotene and the leaves are full of vitamin K, and without any fat in the meal you are substantially failing to absorb what you carefully bought and washed and chopped. The oil is not the guilty part of the salad. The oil is what makes the salad work.

This is the quiet cost of very low fat eating, and it does not show up on any label. You are not just short of fat. You are short of everything fat was supposed to be carrying.

How low is too low?

The official band puts fat at 20 to 35 percent of your energy, and our Macro Calculator explains where those edges came from and why they are so wide.

The 20 percent floor is the one worth respecting. Below it you start running into the problems above: essential fatty acids get tight, fat-soluble vitamin absorption suffers, and sex hormone production, which is built partly from cholesterol and fat, can be affected. That last one is not theoretical. It is a well-recognised issue in athletes, particularly women, who cut fat hard while training hard.

The 35 percent ceiling is much softer, and it is worth saying so. It exists because fat is 9 calories a gram, more than double the other two, so a very fat-heavy diet is extremely energy dense and easy to overeat without noticing. That is a reasonable concern about calories, not a verdict on fat itself. Plenty of people eat well above 35 percent deliberately and are fine, and our Keto Calculator handles the extreme end, where fat runs at 75 percent or more.

So the honest shape of it: the floor is a real floor, and the ceiling is more of a suggestion.

What to type, and what the rows do

The tool finds your resting burn with the Mifflin-St Jeor equation, multiplies by your activity level, then takes your chosen percentage and divides by 9, because fat carries 9 calories per gram.

Take a 30 year old man, 178 cm, 80 kg, training 3 to 5 times a week. His maintenance is roughly 2,740 calories. At 30 percent fat:

Note how small those gram figures look next to a carbohydrate target. Ninety-one grams sounds like almost nothing until you remember the 9 calories a gram. That is the whole reason fat gets blamed for everything: it is not that fat is uniquely fattening, it is that it is compact, so a small careless amount is a large number of calories. Unlike some of its siblings, this tool does put a floor under the weight-loss rows, holding at 1,500 calories for men and 1,200 for women rather than subtracting into nonsense. Good.

Somewhere between 25 and 35 percent is a sensible thing to type for most people. If you are cutting hard, do not let fat drift under 20 percent of your intake just because it is the easiest thing to remove.

The percentage cannot see the thing that matters most

One honest limitation, and it is the big one.

This calculator asks how much fat. It has no way of asking what kind, and on the question of fat, kind matters more than quantity. Ninety-one grams of fat from olive oil, oily fish, nuts and avocado is a completely different proposition from 91 grams from pastries and processed meat, and no percentage box will ever tell the two apart. The evidence linking fat to heart disease turned out to be largely a story about which fats, not how much fat, and that nuance is invisible here.

So take the number as a budget and spend it well. Unsaturated fats, from plants and fish, should be most of it. Saturated fat, from butter, fatty meat and coconut, is worth keeping modest. Industrial trans fats are worth avoiding entirely and are thankfully now rare. Then, within the budget this tool hands you, the arrangement is yours.

Questions people ask

What fat percentage should I use?

25 to 35 percent for most people. Do not go under 20 without a reason, because that is where essential fatty acids and fat-soluble vitamin absorption start to suffer.

Does eating fat make you fat?

No more than anything else. Total calories decide that. Fat gets the blame because it is 9 calories a gram, so it is easy to eat a lot of energy in a small volume without noticing.

Is a very low fat diet healthy?

Below about 20 percent of calories you start risking essential fatty acid shortfalls, poor absorption of vitamins A, D, E and K, and hormonal effects. Low fat is fine. Very low fat is a decision with real costs.

How much saturated fat is too much?

Common guidance puts it at under 10 percent of your calories, and DASH-style eating goes lower still, at around 6 percent. Our Macronutrient Calculator covers where that pattern came from.
