The only macronutrient you do not strictly need

Here is a fact about carbohydrate that almost nobody is told, and which sits oddly underneath a calculator designed to tell you how much of it to eat.

There is no such thing as an essential carbohydrate.

Compare it with the other two. Protein contains essential amino acids: nine of them that your body cannot build and must be handed, and without which you will become ill and eventually die. Fat contains essential fatty acids, the omega-3 and omega-6 families, and the same applies. These are not preferences. They are requirements in the strictest sense, and nutrition science uses the word essential to mean exactly that.

Carbohydrate has nothing on that list. Not one sugar, not one starch, is essential in the technical sense, because your body can manufacture all the glucose it needs from other things. Your liver takes amino acids from protein and glycerol from fat and builds glucose out of them, a process called gluconeogenesis, and it will do this quietly and competently for as long as you ask it to.

This is not a fringe claim, and it is not an argument for any particular diet. It is the plain reason the ketogenic diet works at all rather than killing people, and our Keto Calculator covers what happens when you take that route deliberately.

So why is there an official figure at all?

Because there is a difference between what you can survive and what your body would rather not have to improvise.

The Recommended Dietary Allowance for carbohydrate is 130 grams a day for adults, and the reasoning behind it is unusually specific. It is not about energy, because fat can supply that. It is about your brain, which is an expensive and fussy organ that runs primarily on glucose and cannot burn fat directly. The 130 g figure is set at roughly the average minimum amount of glucose the brain gets through.

Notice the logic though. It is the amount of glucose the brain uses, not the amount of carbohydrate you must eat, and those are different claims. Supply less and your liver makes up the difference, and if you push carbohydrate very low your brain will run substantially on ketone bodies instead. The 130 g is best read as the point below which your metabolism starts doing extra work to cover for you.

And on top of that sits the broader guidance, which puts carbohydrate at 45 to 65 percent of your energy, a band our Macro Calculator explains in detail. That figure is nothing to do with survival either. It is about where chronic disease risk looks lowest across a population.

What that does not mean

Being honest about the biology cuts both ways, so let us be careful here, because "carbs are not essential" has been press-ganged into service by a lot of people selling things.

Not essential is not the same as not useful. Carbohydrate is your body's preferred fuel for hard work, and the difference is obvious the first time you try a heavy session on an empty tank. Glycogen, the stored form, is what powers anything above a gentle effort, and running low is the reason your last few sets fall apart. If you train seriously, carbohydrate is not a moral failing you are indulging. It is equipment.

And the foods that carry carbohydrate carry other things. Fibre, which your gut bacteria live on. Vitamins and minerals. Removing every carbohydrate from your plate removes a great deal besides glucose, and the technical fact that you could survive without any of it says nothing whatsoever about whether you would enjoy it or thrive on it.

The honest position is that carbohydrate is the most flexible of the three. Protein has a floor you should not go under and fat has one too. Carbohydrate has an enormous range where reasonable people function well, and the right amount depends on what you are asking your body to do rather than on any universal truth. That is genuinely liberating, and it is also why the box on this tool is blank rather than pre-filled.

What to type in the box

The tool takes your details, works out your resting burn with the Mifflin-St Jeor equation, multiplies by your activity level, then gives your chosen percentage of those calories and divides by 4, since carbohydrate carries 4 calories per gram.

Take a 30 year old man, 178 cm, 80 kg, training 3 to 5 times a week. His maintenance comes out around 2,740 calories. At 50 percent that is 1,370 calories of carbohydrate, which is about 342 grams a day.

Some sensible starting points for the box:

  • 45 to 65 percent if you want to sit inside official guidance and have no particular reason not to.
  • 50 to 60 percent if you train hard and want your training to go well.
  • 30 to 40 percent for a low-carb approach, which is outside the official band and perfectly workable for many people.
  • 5 to 10 percent for keto, which is a different proposition entirely and deserves its own tool.

One honest note. The weight-loss rows work by subtracting from your maintenance, and unlike carbohydrate, protein should not fall as your calories do. Questions people ask

Can I eat no carbohydrate at all?

Physiologically your body can cover its glucose needs by making its own, which is why ketogenic diets work. Whether it is a good idea is a separate question, and it costs you a lot of ordinary food. It is a deliberate choice, not a default.

Is 130 grams a target?

It is a reference figure based on the brain's average glucose use, not a goal. Most people eating a normal diet are well above it without trying, and people on low-carb diets are deliberately below it.

Do carbs at night make you fat?

No. Total calories over the day decide that. Your body does not check the clock before storing anything.
